diet???? what should i be eating

Hiya guys was just wondering if you guys could point me in the right direction..great forum by the way

anyways i just recently started karate and mma with my dad again..i had done it before as a child for 8 years gaining my blackbelt along the way..

but then beer and girls and a crappy 9-5 got in the way(excuses ..excuses haha!!)

anyways im back after a 5-6 year gap..first thing i really start to notice is im very weak..espically whilst grappling..i know its not all strengh(i.e technique) but it would be nice to have some haha!!, i know i need to bulk up but not really sure how..im currenty 10 stone 4(around the 140 pounds mark) but i feel thats very light for someone my age(25) ..i would also like some tone to my body..im not fat(i could eat chocolate all day and it wouldnt do anything haha!!) and im not scrawny but i just dont seem to have any shape lol

ideally id like to build up some muscle so you can tell psysicaly(arms and chest) but i dont want to go overboard and be this huge beefcake(no offence to the guys that are big ..each to there own..i respect that they work hard..very hard)which my girlfriend seems to think im trying to be

at the moment this is my weekly routine it changes every other week due to work

MONDAY - Work 9.45am - 5.45pm
TUESDAY - Work 9.45am - 5.45pm - Karate 6.30pm - 8.30pm MMA - 8.30pm-9.30pm
WEDNESDAY - Work 9.45am - 5.45pm - Karate 6.30pm - 8.30pm
THURSDAY - Work 9.45am - 5.45pm MMA - 6.30-8.30
FRIDAY - Work 9.45am - 5.45pm
SATURDAY - MMA - 10.00am-11.30am

NEXT WEEK..

MONDAY - Work 5.45pm - 1.30am
TUESDAY - Work 5.45.pm - 2.15am
WEDNESDAY -Work 5.45.pm - 2.15am
THURSDAY - Work 5.45.pm - 2.15am
FRIDAY - Work 5.45.pm - 12.15pm
SATURDAY - MMA - 10.00am-11.30am


as you can see the every other week at work when im working nights really hinders my progress in my martial arts(and my fitness)

i wouldnt say im an unfit person and theres no excuse to not be training in the daytime when im not at work ..by training i mean exercise the martial arts classes are only on at the evenings

..i did start doing some things around the house(as i dont drive) such as 50 pressups followed by 30 mins running up and down the stairs then after every 10th run up the stairs ..i did 10 pressups..my legs were shaking after that haha!!

i am currently turning my garage into a training room putting lots and lots of carpet and foam on the floor to practice the grappling with the girlfriend and my dad just borrowed me a 5 foot punch bag i just need to put that up..so hopefully i can keep ontop of my teqniques..but whats the point if im unfit not stong etc

i need some sort of schedule(hint hint haha!!) to follow esp when im on these weeks where i work nights ..at least when im working days there is an awful lot of martial arts training(alough id like to do more)

and also a good diet to follow with lots of variety

so can anybody suggest anything!!!
